What can I do be the best rugby forward?

What I am looking for: -A workout routine/optimal (but not super strict) diet or food trend -skill building drills for a forward player (Flanker, Lock, 8-Man) Background of me: -6'1'', 220lbs -5.0 sec 40 Yard Dash -7:40 min mile time I am really looking for some improvement upon my skills in ball handling, while also improving my diet and exercise to be RUGBY SPECIFIC. I have heard multiple cases of what may or may not work, but i need some other opinions and ideas. Thank you! By the way, first season practices start in about a month or maybe a little bit more.

at the gym (or home): - squats ( bar on shoulders or a machine which works on that area of the body) to increase rucking and scrumming strength as well as helping tackles -shoulder press to aid lifting if you do that, and general shoulder strength for tackles rucking etc - anything else to shoulder, arms and pecs strength such as pec fly, bench press/chest press, lat pull down etc... food -protein (a lot if you're going gym, but not to much if you are not going to burn it)

Everything what the above person said. If you are lifter...practice the squat position and follow thru with a full extension of the arm..its boring..but worth it when you have to about 30. If you are going to be jumper..work on your core. As a flanker, lock or even #8..you need to be able to put the gas on at random times..using the whole field..jog to the 22, and sprint to half way, jog, sprint. You should be quick of the mark you can do this by setting up 5-6 flag poles zig zag even distance..do the run up the flag and drop tot the ground (so your on your tummy, palms up and head facing the next flag. Get up and repeat to the same flag. complete the circuit at least 5 times. You can increase your speed or whatever as your seen fit. But I would add to also work on your core and lower back - why..because you are going to get smashing in that area. It is also benefitical if you find another forward player to help you out.
