He's right ladder work outs are great. 400m repeats are also great but can be very difficult. I suggest finding a long fairly steep hill and doing repeats. Run too the hill for a warm up then run up as quickly as possible up to 10 times. Jog down as soon as you hit the peak of the hill and try not to rest at the bottom any longer than one min. This will get you into shape very quickly.
